The early shift sleep schedule, for 4am, 5am and 6am starts

Almost everything written about shift work sleep is written about nights, and one part of it is exactly backwards for you. A night worker is awake through the coldest hour of their body clock. Once you have adapted to an early start, you are asleep through yours. What is left is a second, shallower dip about eight hours after you would wake with no alarm, and that one lands in the afternoon.

Your worst hour moves to the afternoon

Body temperature bottoms out about two hours before the time you would wake with no alarm, and alertness bottoms out with it. Adapting to an early start means dragging that low point earlier until it sits inside your sleep instead of on your alarm. That works, and it takes about four to six days. What it leaves behind is the secondary dip, a smaller alertness low about eight hours after the hour you would wake unaided, described by Broughton as an afternoon nap zone and by Monk as the post-lunch dip. It is not about lunch: it shows up in people who have not eaten. For an early starter it is the low that matters, because it is the one you are awake for, and where it falls depends on your own clock rather than on the clock on the wall.

Everything below is the mechanism. The six clock times it produces depend on your finish time, your commute and how early you wake unaided, so this page cannot print them. Get yours in about forty seconds.

The bedtime problem, and why it is not willpower

Work backwards from the shift and the required bedtime lands in the early evening, hours before the one you keep now. Most people cannot fall asleep there, and the reason is measured rather than moral. Lavie called it a forbidden zone for sleep and Strogatz, Kronauer and Czeisler described the same effect as the circadian pacemaker actively interfering with sleep onset: for roughly the two to three hours before your usual sleep onset, the drive to stay awake is at its strongest all day. Across 135 early-start rosters this tool models, spanning 03:00 to 07:00 starts, the bedtime the shift demands falls inside that zone on 60 of them, which is 44 percent. Lying there trying harder is the wrong move, and so is going to bed even earlier, which walks further into the zone rather than out of it. The bedtime is downstream of the light timing, not the other way round.

What an early start actually costs you in sleep

Ingre and colleagues followed 46 train drivers on irregular rosters for 14 days each and found the relationship is close to linear between 04:30 and 09:00 starts: every hour later the shift begins buys about 0.7 hours more sleep, so about 42 minutes. Starts before 04:30 produced around five hours of sleep. Starts near 10:00 produced around eight. A 04:00 start therefore costs roughly three hours a night against a 10:00 start, and you do not win it back by going to bed earlier, because of the forbidden zone above. The lever that does work is moving the whole clock, which means light.

Light, in the opposite direction to nights

Bright light shortly after your temperature minimum pulls your clock earlier. Light in the evening holds it later. A night worker wants the second of those and you want the first, which is why advice swapped between the two rosters fails. The catch is that clocks move earlier more slowly than they move later, about an hour a day against about an hour and a half, so adapting to an early start takes longer than adapting to nights and a rotating roster that swings you between them is the hardest case of all. The useful windows are narrow and they are keyed to your own temperature minimum, not to sunrise.

+ What time should I go to bed if I start working at 5am?

The subtraction is the easy half and it is the same for everyone: shift start, minus the commute, minus however long you need to get out of the door, gives the alarm, and seven and a half hours back from the alarm gives lights out. Do that for a 5am start and it lands in the early evening. The hard half is that the answer is usually a bedtime you cannot reach, because for most people it falls inside the two to three hour window before their normal sleep onset when the body clock is pushing hardest to keep them awake. Going to bed earlier walks further into that window rather than out of it. Morning light timed against your own temperature minimum is what moves the window, and that is the number worth having, not the bedtime.

+ What time should I sleep if I work at 6am?

A 6am start typically needs an alarm between 4:30am and 5am once you count the commute, which puts the sleep window somewhere around 9pm to 9:30pm for seven and a half hours. That is roughly 45 minutes easier than a 5am start, and the research says so in numbers: between 04:30 and 09:00 starts, every hour later the shift begins is worth about 42 minutes more sleep. It is the single biggest lever anyone rostering early shifts has, and it is worth raising with whoever writes the roster.

+ How to survive a 4am shift?

Accept up front that the sleep will be short. Shifts starting before 04:30 average about five hours in the research, against about eight for a 10am start, so a 4am roster is running a three hour deficit every night and no amount of routine closes that. What is left to manage is where the shortfall hurts. Get bright light early in the shift to hold your clock where the roster needs it, take the caffeine early rather than in the last hours, protect the evening from light so the bedtime is reachable, and treat the mid-afternoon as the dangerous part of the day rather than the morning.

It is usually called the forbidden zone, and it is a window of roughly two to three hours immediately before your habitual sleep onset when falling asleep is at its hardest. Lavie identified it in the 1980s and Strogatz, Kronauer and Czeisler described the mechanism as the circadian pacemaker interfering with sleep onset at that specific time each day. It matters on an early start more than on any other roster, because the bedtime an early shift requires often lands right in it. Of 135 early-start rosters this tool models, the prescribed bedtime falls inside the zone on 44 percent of them.

+ Is 5am to 1pm a good shift?

Better than most, with one specific catch. It is a fixed start, so your clock can settle, which beats anything rotating. It is eight hours rather than twelve. And it frees the afternoon. The catch is that a 5am start costs you roughly an hour of sleep a night against a 6am one and about two against a 7am one, and finishing at 1pm puts you home before your afternoon dip rather than driving through it, which is the good version of that problem. Whether it lands before or during the dip depends on your own clock, and that is worth checking rather than assuming.

+ Is 10pm to 5am enough sleep?

Seven hours in bed is at the bottom of the healthy adult range and it is a defensible target rather than a good one. Two things usually make the real figure smaller. Time in bed is not time asleep, so 10pm to 5am is closer to six and a half hours slept for most people. And if 10pm is your normal bedtime, then a 5am alarm is cutting the last cycle short at the point where most of your dreaming sleep sits. It is enough to work on. It is not enough to keep doing indefinitely without the afternoons getting harder.
